Understanding Why You Fall In A Deep Squat

A deep squat changes how your centre of mass sits over the ground, and that directly affects your ability to maintain balance. Limited dorsiflexion at the ankles, stiff hips, rounded upper back and weight stuck in the heels make your squat form wobbly and pull your body weight behind your feet.

On the gym floor, I usually see:

  • Ankles tight, heels wanting to lift
  • Narrow stance, toes straight, knees fighting for space
  • Upper back rounded, torso dropping forwards
  • Weight sliding into the heels instead of midfoot

The Role Of Ankle Mobility

If you cannot squat deep with flat feet, I look at your ankles first. When your ankles do not bend enough, your knees cannot travel forward, which means your hips have to go further backward and push your weight behind your heels. That is exactly when people feel like they will topple, especially with just body weight.

Quick home test:

  • Stand facing a wall
  • Foot about 8 to 10 centimetres away
  • Heel flat, knee towards the wall

If the heel pops up early, you have limited dorsiflexion and depth will always feel sketchy. Ankle mobility exercises such as calf stretches, ankle rocks and deep squat holds against support are standard recommendations in coaching answers about falling backwards.

Once you have checked your ankle movement, it is time to look at how your stance and foot pressure help you stay balanced.

Hip And Upper Back Mobility

Next I look at hip flexion, hip rotation, and your upper back. If your hips do not open and your upper back is stiff, your torso has two poor choices in a deep squat: lean so far forward you lose balance, or fold and round so your weight drifts behind your feet.

What I usually see:

  • Hips tight, knees collapsing inwards
  • Chest stuck on thighs, spine rounded
  • Hips sitting behind the heels instead of between them

Simple mobility exercises for the hips and thoracic spine, plus breathing in a deep squat against a wall, help the torso stay more upright and make the bottom position feel solid rather than scary. With mobility in mind, the next step is to build a stance that gives your body room to move while keeping your weight in the right place.

Set Your Squat Stance For Instant Stability

Your stance width, toe angle and foot pressure decide how easy it feels to squat deep and keep your feet flat. Your most stable stance is usually around shoulder width, toes turned out 15 to 30 degrees, knees tracking with toes, and weight spread across the midfoot, not slammed into the heels.

My go to stance drill:

  • Hold a rack post or door frame
  • Sit into a deep squat slowly
  • Wiggle feet wider or narrower
  • Turn toes out until knees, hips and back feel comfortable

Once your stance feels solid and your flat feet stay down, learning where to put your knees and hips will stop that backward tipping feeling.

Knees, Hips And Center Of Mass

Now we plug movement into that stance. Think of dropping your hips straight down between your heels while your knees travel forward and gently out. That keeps your centre of mass over the middle of your feet, not behind your heels.

I often cue clients with:

  • “Let the knees go forward; they are meant to bend.”
  • “Drop the hips between the heels, not towards the wall behind you.”

Knee research shows that, done with good technique, letting the knees travel over the toes is safe and actually helps squat depth. When your knees, hips, pelvis and spine work together like this, the quads, glutes and hamstrings share load and the posterior chain feels involved instead of overloaded in one spot. With stance and basic movement in place, adding a counterbalance and heel support can make deep squats feel almost effortless while you build strength.

Foot pressure is the quiet skill that stops you rocking to the toes or heels. In a good deep squat you feel your weight mostly through the middle and slightly outer edge of each foot, not all the way back into the heels or dumped onto the toes.

Before each set, I get lifters to:

  • Spread the toes on the floor
  • Find heel, base of big toe, base of little toe
  • Bend the knees a touch and keep that tripod feeling

Coaching discussions often mention staying in a “slice” of the outer midfoot to keep the knees and hips happy. When you squat deep, simply check: heels down, toes relaxed, pressure through the midfoot slice. If you feel yourself rolling back, reset before you add weight or more depth. Now that your stance and foot pressure are organised, using simple props like heel lifts and counterweights will help you reach depth without that familiar falling feeling.

Use Heel Elevation And Counterbalance Wisely

Heel elevation and counterbalance are tools I use every week at Strength Ambassadors to make deep squats more accessible while still coaching good squat form. A small heel lift and a light weight held out in front of you can instantly make a deep squat feel stable because they let your knees travel forward and bring your chest over your feet.

Simple setup:

  • Heels on a plate or wedge, 2 to 4 centimetres high
  • Light plate or kettlebell held out in front
  • Slow deep squat, staying upright and grounded

This changes the ankle angle, improves squat depth and removes that “fall backwards” feeling. How to use deep squat drills in your training

Do these drills pre-workout, as part of your warm up.

Step 1: deep squat position with heels on floor 2-4 minutes

Step 2: moving around in deep squat position 2-4 minutes

Step 3: goblet squat stretch 10 reps

Step 4: full goblet squat 5 sets of 10 reps (squat warm up and pulse raiser)

You can improve even in one session. If you are really struggling I recommend doing these drills 2-3 times per week for 3 weeks.

Key Strength Drills To Stop Falling Backwards

If your tibialis, calves and hip flexors are weak, your deep squat will feel wobbly even when your stance looks good. So we add accessory exercises that strengthen the front of the shin, the calves, and the muscles that pull your hips into flexion.

Two simple drills:

  • Tibialis raises against a wall
  • Slow calf raises on a flat surface

I use 2 to 3 sets of 15 to 25 reps with a slow tempo for these smaller muscles.
